Low-energy days are rarely defeated by a lack of knowledge. Most people already know what they should do. The problem is that fatigue makes decision-making harder at exactly the moment a decision is required. An if-then plan solves this by making the decision in advance. The mechanism is particularly useful on tired days because the plan is activated by the barrier itself. Fatigue no longer becomes a reason to abandon the goal; it becomes the trigger for an alternative version of the goal.
Turning barriers into if-then responses
Many people write if-then plans incorrectly. They focus only on ideal conditions:
- If it is 7 a.m., then I will exercise.
- If it is lunchtime, then I will study.
Those plans can help, but tired-day planning works best when the “if” describes a predictable obstacle rather than a perfect circumstance.
A practical method is:
- Identify a barrier that regularly appears when energy is low.

What makes an effective tired-day rule?
The best if-then plans share several characteristics:
- Specific cue: “If I sit on the sofa after work” is stronger than “If I feel bad.”
- Concrete response: “Then I will read one page” is stronger than “Then I will be productive.”
- Immediate action: The response should begin within seconds or minutes.
- Reduced friction: The tired-day version should require less effort than the normal version.
- Continued identity: The action should still count as practising the habit.
A useful test is whether the response could realistically be completed on a day with poor sleep, high stress and low motivation. If not, the plan is probably too ambitious.
Common scripts for work, home and evenings
The most effective tired-day plans are often surprisingly modest. Their purpose is continuity rather than peak performance.
Work and study
Mental fatigue frequently produces procrastination because starting feels expensive.
Useful scripts include:
- If I avoid opening the project, then I will work on it for five minutes.
- If I cannot focus on deep work, then I will complete one administrative task.
- If I miss my planned study session, then I will review one page of notes before bed.
- If I feel overwhelmed by the whole assignment, then I will identify the next physical action only.
These rules preserve forward movement without demanding high cognitive performance.

Exercise plans often collapse because people compare a tired-day workout with their ideal workout.
A better approach is to script the downgrade:
- If I skip the gym, then I will do ten bodyweight squats and a short walk.

These plans recognise an important reality: on some days, protecting tomorrow’s energy is the highest-value self-improvement action.
Why small responses often outperform heroic responses
People frequently assume that ambitious contingency plans are stronger:
- If I am tired, then I will push through anyway.
In practice, such rules often fail because they ignore the reason the barrier exists.
Implementation-intention research shows that effectiveness comes from creating a reliable cue-response link, not from choosing the most demanding response. Not every implementation intention works.
Common problems include:

- Unrealistic responses: The backup plan is almost as demanding as the original plan.

- No real obstacle identified: The plan addresses an imaginary barrier rather than a recurring one.

The tired-day advantage
A low-energy day is not the time to design a self-improvement strategy. It is the time to execute one that already exists.
