Introduction

If-then plans are one of the most reliable tools in behaviour change, but they solve a specific problem: what to do when a predictable cue appears. They do not solve every problem that blocks progress. An if-then plan can help someone respond to a craving, remember a workout, or avoid a familiar distraction. It cannot create time that does not exist, replace medical treatment, provide childcare, repair chronic sleep deprivation, or remove financial hardship.

Limits illustration 1 This distinction matters because self-improvement often fails when people treat all obstacles as motivation problems. Evidence from behavioural science suggests that behaviour is shaped not only by intentions and self-control but also by social, economic, environmental, and health-related constraints. Effective self-improvement works best when it identifies which obstacles are cue-based and which are resource-based. The first may respond to planning. The second usually require support, changes in circumstances, or additional resources. When Is the Obstacle Bigger Than the Plan?

Implementation intentions were designed to bridge the gap between intention and action. They are strongest when a person already wants to act and mainly needs help responding to a known situation. Research consistently shows that planning can improve follow-through, but the effects depend on the surrounding conditions. Stress, competing demands, limited resources, and difficult environments can reduce the impact of even well-designed plans. [ResearchGate]researchgate.netResearch Gate How can implementation intentions as a behaviour changeA number of potential moderators of the effects of implementation intentions on behaviour were identified (intentions, motivation…Read…

A useful question is: What is actually preventing the behaviour?

Consider three different situations:

  • A person scrolls social media every night despite wanting to sleep earlier.
  • A parent gets only five hours of sleep because a baby wakes repeatedly.
  • A worker wants to exercise but is working two jobs and commuting long hours.

The first problem contains a clear cue and a potentially controllable response. An if-then plan may help. The second and third involve real constraints. Better planning may contribute at the margins, but the primary obstacle is not a missing decision rule.

One of the recurring findings in behaviour-change research is that environmental and social conditions exert powerful effects on behaviour. Interventions aimed only at individual decision-making often achieve smaller results when structural barriers remain unchanged. The Difference Between Triggers and Real Constraints

Many self-help systems blur the distinction between temptations and constraints. Behavioural science generally treats them as different problems.

Triggers Are Moments of Choice

Triggers are situations in which a person could realistically do either of two things.

Examples include:

  • Seeing biscuits in the office kitchen.
  • Feeling the urge to check messages during work.
  • Being invited out when trying to save money.
  • Wanting to skip a planned workout because it is raining.

These situations contain a decision point. An if-then plan is often useful because it specifies the response before the moment arrives.

Constraints Limit Available Options

Constraints reduce or remove the practical ability to perform a behaviour.

Examples include:

  • Chronic insomnia.
  • Untreated depression.
  • Physical illness or injury.
  • Lack of transport.
  • Financial insecurity.
  • Caring responsibilities.
  • Unsafe neighbourhoods.
  • Work schedules with little control over time.

In these cases, the issue is not primarily deciding what to do. The issue is that the desired action may not be realistically available or sustainable under current conditions.

Research examining behavioural determinants increasingly emphasises that social and structural factors influence behaviour alongside beliefs, intentions, and self-regulation. Focusing exclusively on personal planning can therefore misdiagnose the problem. Why Complex Behaviour Change Usually Needs More Than Planning

Many meaningful goals depend on systems rather than isolated decisions.

Someone trying to improve health, for example, may benefit from:

  • Better sleep opportunities.
  • Medical assessment or treatment.
  • Social support.
  • Access to safe exercise spaces.
  • Flexible scheduling.
  • Financial stability.
  • Coaching or accountability.

These supports do not replace personal responsibility. They make responsible action more feasible.

Modern behaviour-change frameworks increasingly emphasise multiple levels of influence: individual, interpersonal, environmental, and policy-level factors. Interventions tend to work better when they match the true source of the problem rather than assuming that all failures stem from insufficient self-control. This is especially important for people facing persistent stress. Research on poverty and decision-making shows that financial strain can consume attention and cognitive resources, making planning and follow-through more difficult. In such circumstances, asking someone simply to create a better if-then plan risks treating a resource shortage as a character flaw. The Risk of Turning Every Failure Into a Willpower Problem

One of the less discussed risks of self-improvement culture is over-attribution.

When a plan fails repeatedly, people often conclude:

  • “I lack discipline.”
  • “I need a stronger routine.”
  • “I need more motivation.” [researchgate.net]researchgate.netResearch Gate How can implementation intentions as a behaviour changeA number of potential moderators of the effects of implementation intentions on behaviour were identified (intentions, motivation…Read…

Sometimes that is true. Often it is not.

A person who repeatedly fails to wake up at 5 a.m. may not need a better morning routine. They may need more sleep. A parent who cannot maintain an ambitious exercise schedule may not need more determination. They may need childcare, schedule flexibility, or a less demanding goal.

Behavioural interventions are most effective when they accurately identify barriers. Reviews of behaviour-change theory repeatedly note that barriers can exist at multiple levels and that removing obstacles often matters as much as increasing motivation. The practical lesson is simple: repeated failure is information. It is not automatically evidence of weak character.

How to Revise Plans That Keep Failing

When an if-then plan fails once, the plan may need refinement. When it fails repeatedly, the obstacle itself deserves investigation.

A useful diagnostic process is:

  1. Identify the exact point of failure.

What happened immediately before the plan broke down?

  1. Ask whether the obstacle was a trigger or a constraint.

Was there a decision available, or was the desired action practically impossible?

  1. Look for recurring patterns.

Does failure cluster around fatigue, workload, illness, family demands, money, or stress?

  1. Reduce ambition if necessary.

A smaller sustainable behaviour is often more effective than a larger impossible one.

  1. Add support rather than adding rules.

Support may mean coaching, treatment, accountability, environmental changes, or practical assistance.

For example:

  • Instead of adding more anti-procrastination plans, someone with severe burnout may need recovery time.
  • Instead of creating increasingly detailed diet rules, someone struggling with binge eating may benefit from professional support.
  • Instead of designing a perfect exercise schedule, a shift worker may need a more flexible system built around unpredictable hours.

Research on sustainable behaviour change increasingly points toward ongoing support and adaptation rather than one-off planning exercises. Successful change is often nonlinear and requires adjustment as circumstances change. A Better Question Than “Why Am I Not Trying Harder?”

If-then plans remain one of the most useful tools for predictable temptations and obstacles. They help convert intentions into action and reduce reliance on moment-to-moment willpower. But their usefulness depends on the nature of the problem.

When progress stalls, the most productive question is often not, “How can I be more disciplined?” but “What kind of obstacle am I facing?”

If the obstacle is a cue, a plan may help. If the obstacle is a lack of sleep, money, treatment, safety, time, support, or realistic capacity, the solution usually lies beyond planning. Evidence-based self-improvement becomes more effective when it recognises that distinction and responds accordingly.
